The 80/20 rule of fat loss

Roughly 80% of fat loss comes from what you eat and drink; only about 20% comes from exercise. Think about the maths: you can burn 300 calories in a solid 30-minute run — then put back 500 in ten minutes with one plate of fried rice. Calorie balance always wins, and your plate is where that balance is decided.

Why cardio alone doesn't work

Cardio burns calories only while you are doing it; the moment you step off the machine, the burn stops. It is also frighteningly easy to unknowingly eat back everything you burned — one post-workout bun and sweet tea can cancel the whole session.

Worse, long daily cardio without any strength training can burn muscle along with fat. Less muscle means a slower metabolism, which means you burn fewer calories all day long. The hidden sugar trap

In Sri Lanka we love our sweet drinks — but a single bottle of soft drink carries 10–12 teaspoons of sugar and around 200 empty calories. Milk tea with two spoons of sugar, twice a day, adds up to an extra meal's worth of calories every week. None of it fills you up. Swap one sweet drink a day for water, plain tea or king coconut and you will notice the difference within a month.

Build a plate that burns fat

You don't need imported "diet food". You can build a fat-loss plate from everyday Sri Lankan meals:

  • Quarter plate of protein — eggs, fish, chicken, dhal, chickpeas or soya. Protein keeps you full and protects your muscle.
  • Quarter plate of rice or roti — a fist-sized portion is plenty.
  • Half plate of vegetables — gotukola, mukunuwenna, beans, carrots, cucumber. Low in calories, high in fibre.
  • Cook smart — use coconut milk sparingly and skip the deep-fried extras.
  • Snack on fruit — banana or papaya instead of biscuits and buns.

Cardio still matters — for the right reasons

None of this means you should skip the treadmill. Cardio keeps your heart strong, builds endurance and relieves stress. Aim for two to three cardio sessions a week alongside strength training. Just understand the order: nutrition is the base, cardio is the bonus.
